Creatine monohydrate is the most-researched supplement in sports nutrition, and the dosing question comes up constantly: do you need a loading phase, or can you just take 5 g a day?
The short answer
Both work. A loading phase of about 20 g per day (split into 4 doses) for 5 to 7 days saturates your muscles in a week. Taking a steady 3 to 5 g per day reaches the same saturation in about 3 to 4 weeks. After that point the two approaches are identical.
When loading makes sense
- You want the performance effect as fast as possible, for example ahead of a training block.
- You do not mind splitting doses through the day for a week.
When steady dosing is better
- You get stomach discomfort from larger doses, which is the most common complaint during loading.
- You are not in a hurry. Most people are not.
Practical notes
Timing matters little; consistency matters a lot. Take it daily, training day or not, with any meal. Plain creatine monohydrate is the form with the evidence behind it. Fancier forms cost more without demonstrated advantages, which is why price per gram should drive the purchase, the same logic as our cost-per-protein whey ranking.
Expect to gain a small amount of water weight in the first weeks. That is intracellular water, not fat, and it is part of how creatine works.
