How much water do you actually need

A common starting estimate is around 35 ml of fluid per kilogram of bodyweight per day, adjusted upward for exercise and hot or humid conditions. This calculator applies roughly 350 ml extra per 30 minutes of training and a climate multiplier on top.

Not all of that has to be drunk. Food contributes roughly 20% of total fluid intake, which is why the calculator separates total needs from what to actually put in a glass. Tea, coffee and milk all count toward the total.

Day to day, your body gives better feedback than any formula: thirst and pale urine are reliable signals. Needs rise with heat, altitude, illness, breastfeeding and a high-protein diet. Some medical conditions require restricted fluid intake, in which case your clinician overrides any calculator.

The 35 ml per kilogram figure is a common practical starting point rather than a precise physiological requirement. Actual needs vary with sweat rate, climate, altitude, diet composition, illness and pregnancy, which is why the output should be treated as a target to test against your own thirst and urine colour rather than a rule.

Signals that beat any formula

  • Urine colour. Pale straw suggests adequate hydration; dark amber suggests you are behind.
  • Thirst. For healthy adults it is a reliable guide, though it lags during hard exercise in heat.
  • Bodyweight around training. Weight lost during a session is largely fluid, and roughly 1.5 L per kilogram lost is a common replacement guideline.
  • Higher needs. Heat, altitude, illness, breastfeeding and high-protein diets all raise requirements.
  • Fluid limits. Some heart and kidney conditions require restricted intake, in which case your clinician overrides any calculator.

Frequently asked questions

Is 8 glasses a day correct?
It is a rough rule of thumb that happens to land near many people needs, but it ignores bodyweight, training and climate entirely.
Does coffee count toward hydration?
Yes. The diuretic effect of moderate caffeine intake does not offset the fluid the drink provides.
Do I need more water on a high-protein diet?
Somewhat. Protein metabolism increases the urea your kidneys clear, which raises fluid requirements modestly.
Can you drink too much water?
Yes, though it is uncommon. Very large intakes over short periods can dilute blood sodium dangerously, which is a real risk in endurance events.
